    The biggest difference between training as a 30-year-old and training as a 70-year-old is not how hard you can train. It is how fast you can recover between hard sessions. A 30-year-old can do a hard workout, sleep six hours, eat a normal meal, and be ready for the next hard session 24 hours later. A 70-year-old who tries that schedule will be injured within a month. Recovery is the limiter, and the senior athletes who understand this train less but improve more than those who keep pushing.

    Sleep is the single most important recovery tool, and the one most often shortchanged. During deep sleep (stages 3 and 4 of NREM sleep), the body releases growth hormone, repairs muscle damage, consolidates motor learning from skill practice, and resets the immune system. Older adults spend less time in deep sleep than younger adults — about 20 percent less by age 70 — which means more total sleep is needed to get the same recovery benefit. Sports medicine guidelines for senior athletes recommend 7.5-9 hours per night, with consistent wake times and pre-bed routines that protect the deepest sleep stages. Athletes who routinely get less than 7 hours have higher injury rates, slower performance gains, and weaker immune function.

    Protein timing matters more at 60+ than at 30. Muscle protein synthesis (the process of building new muscle tissue) is less responsive in older adults, a phenomenon called anabolic resistance.
